    Why rest between sets is more than a breather

    During a set your muscle depletes its rapidly available energy stores, above all creatine phosphate.     What the research says about rest intervals

    For a long time the rule of thumb was that short rests of 30 to 60 seconds were optimal for muscle growth – the idea being that more "pump" and metabolic stress would trigger more hypertrophy. That recommendation is now outdated.

    A widely cited study by Schoenfeld and colleagues (2016) compared short rests (1 minute) with longer rests (3 minutes) in trained men. The result: the longer-rest group built more strength and more muscle. The most likely reason is the higher volume load that adequate recovery lets you maintain across sets.

    A more recent Bayesian meta-analysis (2024) paints a more nuanced picture: rest periods over 60 seconds provide a small hypertrophy benefit over very short rests. Beyond roughly 90 seconds, however, no meaningful differences showed up. For pure hypertrophy, then, the one-to-two-minute range looks like a solid guideline – considerably longer than the classic advice, but not necessarily the full three minutes.

    How long should you rest for your goal?

    The right rest duration depends mainly on your goal and the type of exercise.

    For maximal strength, longer rests make sense, typically two to five minutes. On heavy compound lifts with low reps, the nervous system needs time to deliver full output on every rep. Rest too little here and you sacrifice load and technique.

    For muscle growth, one to two minutes is usually enough. On smaller isolation exercises you can stay at the low end; on heavy compounds like squats or deadlifts, lean toward the top end or slightly beyond – simply because those lifts tax more muscle and demand more recovery.
